Exercise regularly to maintain stability, range of motion and a heathy weight. Well talk about targeted back exercise in just a bit, but its important to know that exercise of any type can help you build muscle strength.

Many people with chronic back pain see improvement with physical activity. If you sit most of the time at your job, be sure to get up every hour and move around. If your old go-to exercises arent as enjoyable because they make your back hurt, explore alternatives.

Exercises that are soft on your joints, like water aerobics and yoga, are popular exercises for people with back pain. Look for low-impact exercises offered at your local community center or gym. Your local public school may also offer open swim times or other community classes.

Back Pain Isn’t Hard To Understand

Imagine you put a brace on your torso so you can’t twist or bend your upper body for one year. Would it affect your spine? Sure.

Imagine you put a splint around your knee so you couldn’t bend it for one year. Would it affect your spine? Of course. The limp would cause all kinds of compensations.

What if you taped your arm down so you could never lift it out to the side? Sure! The asymmetrical use of your arms and shoulders would force muscles to work and develop asymmetrically all the way down to your feet.

Imagine you stopped twisting or bending your spine, you stopped bending your knee, or you stopped raising one arm out to the side for 10 or 20 years. No splint or tape necessary. The effect is still the same.

Every one of us has movement patterns, daily habits, and old injuries that affect how we move and maintain muscle. If we let our muscles atrophy asymmetrically, it causes problems. If we allow ourselves to lose strength and coordination, it causes problems.

The answer to back pain is simple. Balance out muscle activity and make sure you get enough of it.

All of this seems complicated only because nobody ever explains the importance to us when we’re kids.

And medical authorities have been glacially slow at realizing that exercise is a better back pain solution than pills or surgery .

Bonus Tip: Consider Taking A Vitamin D3 Supplement

If your doctor agrees, consider taking a vitamin D3 supplement. Vitamin D is essential for bone, neuromuscular, and immune system function. Taking a vitamin D3 supplement can help reduce back pain by increasing the absorption of calcium in your body and improving bone strength.15

Exercise And Movement Can Prevent And Help Relieve Back Pain

How to Relieve Lower Back Pain IN SECONDS

In my experience, people who tend to move more often throughout the day tend to experience less frequent episodes of back pain and often less intense back pain, says Stephens. However, this rule may not apply to people who have more physically demanding jobs that require a lot of lifting, he notes.

Generally, most types of physical activity are somewhat protective in terms of the likelihood of developing back pain and also the prognosis. If someone is habitually physically active, that seems to have some preventive benefit, and if back pain occurs, it helps someone get through it faster, says Stephens.

What kinds of exercise are good for back pain? According to Stephens, all types are good. For a large percentage of people, that could be something as simple as walking daily, he says.

A study published in October 2017 in the Annals of Rehabilitation Medicine looked at the walking habits of 5,982 people age 50 and older, 26 percent of whom reported experiencing lower back pain. Investigators found that the people who walked the most were the least likely to experience back pain.

Whether a person will benefit from specific strengthening exercises for their back depends on the person and the back pain, says Stephens. Check with a physical therapist or your doctor before you begin any new exercise routine, he advises.

Stretch #4 Hamstring Stretch

The hamstring stretch is a great exercise to do at home. The reason the hamstrings need to be stretched when lower back pain is present is that the hamstring attaches to the pelvis. If these muscles are tight of experiencing tone they can affect the position of the pelvis which can be related to low back pain. If the pelvis is tilted by the hamstrings over time that position may produce symptoms further up the spine.

These areas are related through a system called the posterior chain. The posterior chain is all of the muscle from the back of the ankle to the back of the head of the posterior, or back side of the body.

This system works together to regulate anterior, or forward movements of the body. If these muscles are tight or weak that can be a source of issues for the spine.

Stretching the hamstrings can be done several ways, but laying on your back with both knees bent and feet flat is a great starting point.

Once in that position, lift one leg straight up in the air leaving a slight bend in the stretching legs knee and move that leg closer to your body. There will be a sensation of stretch in the hamstrings between the bottom of the glute and back of the knee. You can use a towel of some sorts if you find that useful.

Yoga For Upper Back Pain

5 Best Exercises To Beat Back Pain

Yoga to help upper back pain combines the best of both worlds: it strengthens weak muscles while also stretching them. Taking a yoga class may be beneficial since the instructor may assist you in getting into the proper poses. You don’t have to spend a lot of money to get your back and neck fixed. While yoga helps relieve tension on occasion, it is most effective when practiced daily, just like any other exercise or physical therapy treatment.

Upper back pain usually improves on its own over time, especially with rest and gentle stretching. Furthermore, leading a healthy lifestyle that includes eating well-balanced food, getting enough sleep, and managing stress will help lower the risk of experiencing back discomfort.

Learn Stretches And Exercises That Can Prevent Back Pain From Sitting For Long Periods

Fix Your Low Back Pain With These Stretches And Exercises (Gym and Home)

If youve been working from home for a while and are noticing lower back pain that lingers, it could be caused by your home office set-up. Working longer hours, not having a supportive chair and poor posture can all lead to back pain.

The rapidness in which people were sent home to work left little to no time to set up a proper office space, explains Julie Larson, physical therapist at Providence. Also, without the usual distractions of work, people find themselves sitting for 3-4 hours or more without getting up. That extended sitting leads to poor posture, which can ultimately lead to pain.

The stress from juggling life at home can also increase pain from ramped-up cortisol, tightness in muscles, shallow breathing, and decreased circulation throughout the body, she adds. Its been a perfect storm of factors that contribute to back and neck pain.

Maintaining A Healthy Weight Can Help Reduce Back Pain

If youre at a healthy weight, your muscles dont have to work as hard to support you against gravity. The muscles wont fatigue as quickly, and that would be helpful with pain, says Stephens. Theres also less pressure on your back and other joints, he adds.

A meta-analysis of 33 studies published in the American Journal of Epidemiology examined the association between overweight and obesity and low back pain, and found that both conditions increased the risk for low back pain.

Stretch #5 Hip Flexor Stretch

Building off of the concept of posterior chain it is important to consider the anterior chain as well.

Deficits in strength and flexibility can lead to several issues and lower back pain is most commonly coupled with weak and tight hip flexors. The hip flexors are the iliacus and psoas muscles. They are primarily responsible for lifting the femur into flexion .

When the pelvis is tilted forward through sitting, poor exercise technique, etc. there is a higher likelihood that the hip flexors will be in a shortened position as they attach to the lower spine and inside of the pelvis.

Over time this can cause weakness and tightness and encourage lower back pain. Fixing this issue at home takes time, but can be done through a hip flexor stretch.

Kneeling on the ground with the front foot put far out in front of you lunge forward while keeping your trunk over your hips and head up. The stretch will occur in the front of the thigh and hip toward the medial part of the leg that you are kneeling on. Hold this stretch for 30 seconds breathing in and out then switch to the other leg.

Get enough exercises

Certain exercises such as tai chi and yoga can help ease lower back pain and strengthen muscles in your legs and core, leading to reduced lower back pain³. Additionally, exercise increases blood flow to parts of the lower back, which reduces stiffness.
